30-Day Creatine Challenge: tick off every day

The challenge is simple: take your creatine every day for 30 days in a row. The tracker below saves in this browser, so you can start right now, and you can print it or download it for Google Sheets.

Why 30 days? Without a loading phase, the creatine in your muscles fills up slowly. In a classic study, a small daily amount took about four weeks to reach the same level as a loading week. So the first month is the part where consistency matters most.

What to expect, week by week

  1. Week 1 (days 1–7)

You will probably notice nothing, and that is normal: without loading, muscle stores rise a little each day. The hard part this week is the habit. Keep the tub where you see it and take it with the same meal every day.

  2. Week 2 (days 8–14)

Stores keep rising. This is when most people start skipping days, because there is nothing to feel yet. A missed day barely changes your stores; just take the next one as usual.

  3. Week 3 (days 15–21)

You are past halfway. Keep the same time every day; consistency matters more than the exact hour.

  4. Week 4 (days 22–30)

In the study by Hultman and colleagues, about four weeks of a small daily amount brought muscle creatine to the level of a loading week. From here, what you notice depends on your training: creatine helps with repeated short bursts of high-intensity exercise.

  5. After day 30

If you keep going, the stores stay up. If you stop, they drift back down over several weeks; in the same study they were back near baseline about a month after stopping.

How much to take

This page does not tell you how much to take. For context, research protocols in mostly healthy adults use either a short loading phase or a small daily amount without loading, as summarised by the ISSN. Creatinely suggests a daily amount based on your body weight, and if you have a health condition, check with your doctor first.

The rules

  • One tick per day, after you take it.
  • Missed a day? Do not double up the next day; just carry on.
  • Powder, capsules or gummies all count, but check the lab tests before buying gummies.
  • Finish on day 30 and share it if you like.

Questions

Do I need a loading phase for the challenge?

No. The challenge is built for taking it every day without loading: that is exactly the slow route that takes about four weeks to fill your stores.

What if I miss a day?

Nothing dramatic: muscle creatine falls slowly over weeks, not in a day. Do not double the next dose; just keep going. Your streak restarts, but your total days still count.

Is the tracker saved?

Yes, in this browser on this device. If you want it on paper or in Google Sheets, use the print or download buttons.

Is there an app version?

Creatinely does the same with a daily reminder that keeps nudging you until you log it, and it keeps your streak.

Do the challenge with a reminder

Creatinely reminds you every day until you log it, keeps your streak and tells you when the tub is about to run out.
